Meatless Monday:Pair Beans and Grains for Good Health

Meet the dynamic food duo of beans and whole grains— and let it star on your dinner plate several times each week.

Beans and grains have sustained cultures around the world for centuries. The pairing of the two began out of necessity, due to shortages of animal protein and abundant plant foods during the earliest days of agriculture, but has long since become a sustained marriage that has shaped culinary tradition, from Indian dal with rice to Middle Eastern hummus with pita, and Mexican black beans with corn tortillas. It’s no coincidence that bean-grain pairings are also an economical protein source, serving up nutrition and health benefits as well as global culinary adventure.
Beans + grains = good nutrition. On their own, beans and grains, while protein-rich, may be a bit low in one or more of the nine essential amino acids that make up a complete protein. But when consumed together in a healthy diet pattern, the amino acids are pooled to meet the body’s protein needs, which explains the prevalence of these pairings in so many cultures.
Both beans and grains are good sources of dietary fiber, which most people don’t get enough of, according to Jill Nussinow, MS, RD, author of Nutrition CHAMPS: The Veggie Queen’s Guide to Eating and Cooking for Optimum Health, Happiness, Energy and Vitality. Dietary fiber promotes digestive health, controls blood sugar and provides a feeling of fullness. Studies have shown that foods containing dietary fiber, like beans and whole grains, may lower the risk of colorectal, pancreatic and colon cancer, lower cholesterol levels, and improve heart health.
Beans and whole grains are also rich in beneficial plant compounds, such as lignans, which have been shown to lower cholesterol levels and reduce risk of cardiovascular disease; and phytic acid, which has been shown in some studies to stop abnormal cell growth and shrink tumor size. This combo also delivers a generous dose of B vitamins, including heart-healthy folate and thiamin, which strengthen the immune system. A one-cup serving of cooked black beans with brown rice provides more than 9 grams (over 30% Daily Value) of dietary fiber and 10 grams (over 15% DV) of protein, as well as over 30% DV of folate and 20% DV of thiamin.

Pair beans and grains in your kitchen. The many colors, shapes, textures and flavors of beans, including soybeans, peas and lentils, and whole grains, like quinoa, wheat berries and farro, are a great way to boost your culinary cache. Add them to favorite recipes for a fresh twist—whole-wheat pasta salad with red beans, navy bean soup with bulgur, or black bean tacos with fresh corn salsa for Meatless Monday. This age-old coupling is also a gateway to exploring the diverse cuisines of the world. Tabbouleh with kidney beans is rich in Middle Eastern flavor, an edamame and vegetable stir-fry with rice has Asian flair, and Hoppin’ John, the classic black eyed pea and rice dish, is Southern comfort at its best.
A veggie burger is one of the best ways to eat beans and grains together,” Nussinow says. She cooks brown rice with lentils—or any combination of whole grain and bean—and makes a veggie burger by adding mushrooms, onion, sun-dried tomato and a seasoning of choice—Italian, Thai curry, Middle Eastern spices or Mexican spices. Try different bean-grain combinations to optimize enjoyment and nutrition. Nussinow says, “The more variety people get, the better. That way, you know you’re getting a variety of nutrients.” —Lori Zanteson




Healthy Meatless Recipe:
Kale Salad With Crispy Eggplant
(Adapted from Maria of Bean a Foodie)





Ingredients:
  • 1 bunch dinosaur kale(Tuscan or Lucinato), washed, cleaned and chopped
  • 1/3 cup parmesan cheese shavings
  • 1/3 cup pine nuts, toasted
  • 1 medium to large eggplant, sliced in to 1/2″ rounds
  • 1 cup whole wheat panko bread crumbs
  • 1/4 cup za’tar spice
  • 1/2 tsp freshly ground pepper
  • 1 egg, scrambled with 2 tbsp water
  • 1/3 cup whole wheat flour
  • non-stick cooking spray
  • 2 tbsp – 1/4 cup lemon vinaigrette

Directions:
  1. Preheat oven to 425 F.
  2. Set out 3 separate flat bottom bowls or baking dishes. Add the flour to one dish. Add eggs and water to another dish, scramble to combine. In the third dish add in both bread crumbs, za’tar spice and ground pepper.
  3. Prepare a large sheet pan or baking pan with parchment, cooking spray or a silpat. Working in small batches first coat eggplant rounds in the flour. Then move to egg and thoroughly coat. Finally transfer eggplant into the breadcrumb mixture. Press down lightly to ensure a thick coating of breadcrumbs.
  4. Place on sheet pan . Lightly spray the tops of the eggplant with non stick cooking spray.
  5. Bake at 425 for about 20-25 minutes. As many oven temperatures differ, monitor eggplant to make sure it does not burn. The eggplant rounds should turn golden brown and the breadcrumbs toasted and crunchy when finished.
  6. While the eggplant bakes, toss the chopped kale with the lemon vinaigrette – add more or less dressing based on your taste. Plate salad and sprinkle on the pine nuts and parmesan shavings.
  7. When the eggplant is finished baking, top each salad with 2-3 crispy rounds.

Meatless Monday: Be Mindful When You Order Salads In a Restaurant

When you’re scanning a restaurant menu and see “salad,” you usually think “healthy eating.” A big bed of greens topped with colorful peppers, tomatoes, carrots—of course salads are healthy. But when you toss in cheese, creamy dressings, crunchy bits of bread, and bacon, that so-called healthy restaurant meal can easily become the calorie, fat, and sodium equivalent of a deluxe fast food burger.

That doesn’t mean you have to forego making a meal of salad when you’re eating out—you just need to be aware of the ingredients going into your garden-based meal. As long as you choose appropriately, your salad can be all the things you want it to be: rich in vitamins, minerals, antioxidants, fiber, and lean protein, without high levels of calories, fat, saturated fat, and sodium.
Helpful hints. Keep the following tips in mind and reap all the benefits you desire when choosing a salad over an artery-clogging fast food burger.
Less is best. When it comes to dressing, that is. Just one packet of creamy dressing at a restaurant can easily add more than 150 calories, 15 grams fat, and 500 milligrams sodium. Your best bet is to choose vinegar and oil-based dressings. And keep them on the side, dipping your salad bites into the dressing rather than slathering it over the salad.
Downsize. Many restaurants offer their salads in both whole and half sizes. The petite portion is a great option to let you enjoy a salad and stick to your healthy eating guidelines. Another strategy is to eat half and take the other half home for another meal.
Balance. While choosing a salad made completely of leafy greens and veggies may provide a good amount of vitamins and minerals, it may be lacking whole grains and protein. For a balanced meal top your greens with lean protein, such as cottage cheese, beans, or shrimp, and consider adding whole grains crackers and fresh fruit on the side. ~Heidi McIndoo, MS, RD ~



Healthy Meatless Recipe:
White Pizza Stuffed Zucchini Boats
(Adapted from Kitchen Treaty )

It's zucchini season, and gardens and farmers markets are overflowing with this versatile veggie. If you've ever grown zucchini, you realize all too well the need for recipes where zucchini is the main ingredient, which is one of the reasons stuffed zucchini has become such a classic.Garlic, herbs, ricotta, and melty mozzarella stuffed inside tender zucchini. White pizza - sans crust - for Meatless Monday!



Ingredients:
  • 3 medium or 2 large zucchini (about 1 1/2 pounds)
  • 1/2 cup part-skim ricotta cheese (whole milk ricotta works too)
  • 1 cup + 1/4 cup shredded mozzarella cheese (about 3.5 ounces), divided
  • 2 medium cloves garlic, minced (about 1 tablespoon)
  • 2 tablespoons chopped fresh basil, plus a couple extra leaves for garnish
  • 1/2 teaspoon dried oregano
  • 1/4 teaspoon kosher salt
  • 1/4 teaspoon freshly ground black pepper


Directions:
  1. Preheat oven to 375 degrees Fahrenheit.
  2. Cut ends off of zucchini and slice in half lengthwise. With a spoon or melon baller, gently scoop out seeds and discard. Place cut-side-up on a large baking sheet.
  3. To a medium bowl, add ricotta, 1 cup mozzarella, garlic, 2 tablespoons basil, oregano, salt, and pepper. Mix well. Using a spoon, fill zucchini with ricotta mixture, dividing evenly between halves. Top with remaining mozzarella.
  4. Bake until zucchini is fork-tender and the cheese is melted and turning golden brown along the top.
  5. Chiffonade remaining basil leaves and sprinkle over the tops of zucchini. Serve.

Meatless Monday:Save Money By Going Meatless Once A Week

Eating less meat is not only good for your health and the health of the planet but it could also save you serious cash.What's the most expensive item on your grocery list? Meat, any type of meat, and that's why planning a few meatless meals can give your grocery budget a huge boost! It is also a way to decrease your cholesterol and saturated fat intake, giving your heart a much needed break.

Monday is a great day to start your meatless meal project. Why? For us, Monday is the busiest day of the week. We just came off a two day weekend and now it's time to go back to work, do laundry, clean house, and whatever else seems to need attention. Monday is just not a really good day for us to do a lot of cooking, and that's why we are now having Meatless Monday.

Whether at home, in supermarkets, or in restaurants, starting the week by going meatless can really boost your budget and you can feel better.
If you're looking for a quick and easy way to knock $20, $30, or even $40 off your grocery bill each week, then consider cutting out meat. Cutting out just one or two meaty meals a week could save you some serious cash. If you're concerned about the taste and quality of meatless meals, don't worry. There are countless recipes online that taste good, are good for you, and cost very little to make.
For those of you on the fence about eating meatless meals, my advice is just to give it a try. Eating one or two meatless meals a week doesn't mean you'll become a vegetarian (we still eat meat), nor does it mean you have to commit to it every night. If you decide you don't like it, then no big deal-just go back to eating meat. However, you may find that meatless meals are a smart and tasty way to save some money, just like we did.
While meat is a great source of protein, there are also many great meatless protein sources to keep your muscles fueled.
If you have a husband like mine, who can't imagine life without meat, then each week in this blog there are great meatless meal suggestions that even my meat-lover husband admits he likes. My husband was very skeptical but agreed to at least Try and TASTE. To his surprise, the meatless meals tasted delicious and he feels healthier.


Healthy Meatless Recipe:
Eggplant Polenta Lasagna
(Adapted from Joy Bauer)
This healthy spin on traditional lasagna is loaded with veggies and bursting with flavor. Polenta is used in place of noodles and goat or feta cheese in place of ricotta in this layered one dish wonder.
Ingredients:
  • 3/4 teaspoon salt, divided
  • 1 cup cornmeal
  • a little nonstick cooking spray, for preparing the pans
  • 2 medium zucchini, sliced into 1/4-inch slices
  • 1 large eggplant, sliced into 1/4-inch rounds
  • black pepper, to taste
  • 1 1/2 cups marinara sauce, divided
  • 3 ounces soft goat cheese or feta cheese, divided

Directions:
Prepare an oven to 375 degrees. Bring 4 cups of water and 1/2 teaspoon of the salt to a boil in a medium pot over medium-high heat.

Slowly pour the cornmeal into the pot, whisking constantly. Bring the mixture back up to a boil and reduce heat to a low as soon as it boils. Simmer, whisking intermittently, for about 20 minutes, or until the polenta is thick, but maintains a spreadable consistency.
Prepare a grill pan with nonstick cooking spray. Place the grill pan over medium high heat and grill the zucchini slices and eggplant rounds for about 4 minutes per side, or until softened and charred on both sides. Sprinkle the veggie slices with another 1/4 teaspoon salt and black pepper as they cook on the grill pan. Transfer to a plate and set aside.
Prepare a 2 1/2 quart casserole dish with more nonstick cooking spray. Spread half the marinara sauce on the bottom of the dish. Pour half the polenta over the marinara and spread it in an even layer using a spatula. Place half the grilled zucchini and eggplant on the polenta with half of the cheese and top the veggies with the remaining polenta. Layer the remaining zucchini and eggplant on top of the polenta and pour marinara sauce over everything.
Crumble the remaining goat or feta cheese to top the lasagna. Cover with aluminum foil and bake for 30 minutes. Remove the foil, cook 10 minutes more. Serves 4.
